It's not the blue light — it's that your phone hijacks attention

Blue light does blunt melatonin, but newer work argues the bigger problem is that phones are attention-capture devices that cerebrally activate you and mask sleepiness. Remove the activation and a wall of sleepiness hits within 10-15 minutes. Walker's practical fix: use accessibility settings to make the phone grayscale and then slide it fully red, killing blue wavelengths and darkening the screen.

Most people confuse time in bed with sleep time, overstating how much they actually sleep. A good sleeper has ~85% sleep efficiency, so eight hours in bed yields well under eight hours of sleep. To bank the CDC's minimum 7 hours you need roughly 8 hours 15 minutes in bed. This is the main reason a tracker is useful — it reports actual sleep time.
