Lyon reframes nutrition around skeletal muscle rather than fat loss. The prescription starts with a bodyweight-scaled target of roughly 0.7g protein per pound of body or ideal bodyweight (up to 1g/lb). Total 24-hour intake matters most, but distribution matters too: muscle protein synthesis is driven by clearing a per-meal leucine threshold (~2.5-3g leucine, roughly 30-50g of quality protein), so meals under ~20g are wasted for muscle and meals over ~50g add little. The first meal, eaten within one-to-two hours of waking, is the strongest anchor because muscle is primed coming out of an overnight fast. Whey concentrate is the fastest way to close a gap. How to run it

Set your bodyweight-scaled target
Aim for about 0.7 grams of protein per pound of bodyweight, or ideal bodyweight, and up to 1g/lb if you want to go higher. For a 180lb person that is roughly 126-180g per day.
Pro tip Use ideal bodyweight rather than current weight if you are carrying significant excess fat.

Track your baseline first
Before changing anything, log what you actually eat to learn your current calories and protein. Chronometer captures the fuller nutrient panel; pen and paper works if your food diversity is low.
Pro tip Most people's diet is really five repeated meals — track those and nudge, don't rebuild from scratch.
Watch out Intuitive eating hides how far off target you are; measure at least at the start.

Anchor a big first meal
Eat 40-50g of protein within one to two hours of waking, when muscle is primed coming out of the overnight fast. This front-loads the day rather than pushing a fasting window later.
Pro tip An 8oz filet is nearly 60g of protein; six eggs is about 30g; two scoops of whey is roughly 50g.

Distribute across at least three meals
Spread protein so each meal contributes to muscle protein synthesis rather than dumping it all in one sitting. The distribution studies point to the first meal mattering most, which implies distribution matters.

Respect the per-meal window
Keep meals above roughly 20g (below that you miss the leucine threshold of ~2.5-3g and it just counts as calories) and below roughly 50g (above that the surplus is largely wasted for muscle).
Pro tip The sweet spot is more than 20g and less than 50g of quality protein per meal.
Watch out Sub-20g protein meals will not trigger meaningful muscle protein synthesis no matter how clean the food is.

Use whey as the fast lever
When you cannot get there with whole food, a whey shake is the fastest way to raise intake. A concentrate is fine and carries immunoglobulins and other compounds an isolate strips out.

Track improvements and adjust
Keep logging intake and, over time, body composition and strength, adjusting the target and distribution toward your outcome. Don't obsess over the post-exercise window — there are bigger levers.
Watch out Reducing calories too fast triggers adaptive thermogenesis; protein's high thermic effect makes it hard to over-eat and store as fat.
In the wild
Williamson weighs about 180lb and struggles to hit protein because he isn't hungry. Lyon prescribes ~0.7g/lb (aiming toward 1g/lb), front-loaded with 40-50g at the first meal. She translates the abstract target into food: six eggs is only ~30g, so a single-egg breakfast is nowhere near enough; an 8oz filet delivers almost 60g; two scoops of whey is ~50g. Common mistakes
Grazing on sub-20g protein meals
Meals under ~20g fail to clear the ~2.5-3g leucine threshold, so they register as calories but do almost nothing for muscle protein synthesis.
Obsessing over the post-workout window
The literature does not strongly support an anabolic window; as long as you hit your 24-hour protein, timing right after training is a minor lever compared with total intake and the first meal.
Trusting intuitive eating instead of tracking
Without measuring, people badly misjudge how little protein they actually eat; what doesn't get measured doesn't get managed, at least at the start.
