HRV rises when the aerobic system improves, and the aerobic system improves through polarized training rather than constant maximal effort. Jamieson prescribes spending about 80% of training time at low-to-moderate intensity (below ~90% of max heart rate, often 120-160 bpm) and only about 20% at true high intensity above 90% of max, delivered as intervals roughly twice a week. How to run it

    Commit to frequency, not just intensity

    Train some form of aerobic work four to six days per week. Two days a week can maintain strength but will not meaningfully improve aerobic fitness or HRV.

    Make 80% of it low-to-moderate

    Spend the majority of your weekly time below about 90% of max heart rate, doing 30-40 minute sessions of steady aerobic work. For most people this lands around 120-160 bpm.

    Watch out This will feel too easy; that is the point, not a flaw.

    Roughly two days a week, do interval work that pushes heart rate above 90% of max, into the 160s-180s for many people, for short durations.

    Choose activities you will keep doing, whether that is cycling, rowing, a circuit of mixed movements, or a sport. Match it to your temperament.

    Pro tip Lifters who hate monotony can build a varied 'road work' circuit; natural endurance types can happily grind one machine.

    Track the trend over weeks and months

    Measure HRV or resting heart rate consistently and watch the long-term direction. A steadily climbing HRV or falling resting heart rate confirms the aerobic system is adapting.

    Pro tip Resting heart rate is easier to compare than HRV and moves in the opposite direction as fitness improves.

Demetrious Johnson's two-hard-days recipe

Jamieson trained UFC champion Demetrious Johnson, the record holder for title defenses, on roughly two days a week of high-intensity sparring (Tuesdays and Saturdays). The rest of the week was technical drilling, skill work, and strength, not five days of all-out effort. This distribution let Johnson sustain an elite level and avoid major injuries across a long career, illustrating the 80/20 pattern applied to a combat athlete.

The average trainee who finally sees HRV climb

A typical person trains four to five days a week, doing 30-40 minute low-to-moderate aerobic sessions on most days and two days of high-intensity intervals that push heart rate toward maximum. Jamieson states that if they do this consistently, their HRV will consistently climb. Most people fail not because the plan is hard but because they instead do three days a week of only the highest intensity for the shortest duration and neglect the easy volume.

Common mistakes

Doing high intensity every session

The body can only absorb so much maximal work before it breaks. Constant high intensity leads to plateau, burnout, or injury rather than rising HRV.

Neglecting the easy, moderate volume

People chase the shortest, hardest sessions and skip the low-to-moderate work that actually builds the aerobic base and supplies stimulus without damage.

Training only two days a week for fitness

Two sessions can maintain strength but will not meaningfully improve aerobic conditioning or HRV; that requires four to six days of consistency.
