How to run it

View bright light in the first hour
Within roughly 60 minutes of waking, get bright light into your eyes, ideally sunlight, or a 10,000-lux artificial light or bright indoor LED if sunlight is unavailable. This can boost the morning cortisol spike by up to 50%.
Pro tip You don't need to see the sun as an object; outdoor light even on a dim UK winter morning is far brighter than indoor light.
Watch out The amplification window closes about 90 minutes after waking.

Hydrate with electrolytes
Drink fluids with sufficient electrolytes first thing, which also helps burst cortisol, likely via electrolyte balance.
Pro tip Feeling tired can be dehydration rather than a need for more sleep or caffeine.

Add early movement
Get some exercise early. If a full workout isn't possible, even skipping rope or jumping jacks pushes the body into a high-cortisol state that sets up a low-cortisol afternoon.
Pro tip Caffeine and cold plunges do not meaningfully raise cortisol, so don't rely on them for the spike.

Time intense training earlier
Keep very intense workouts out of the late evening. A hard late workout can triple or quadruple baseline cortisol for hours and lower the next morning's cortisol, leaving you sluggish and shifting your rhythm.

Dim the last hour to 1-3 lux
In the final hour before sleep, get the room very dim, down toward 1-3 lux. Overhead light as low as 100 lux, even through closed eyelids, can abnormally elevate morning glucose.
Pro tip A bright full moon is only about 1-5 lux, so aim for near-darkness indoors.

Cut caffeine and late fluids
Halt caffeine roughly 8-10 hours before sleep and limit hydration late in the day unless dehydrated, so nothing keeps cortisol elevated at night.

Use long-exhale breathing and other calming practices at night to bring cortisol down and let melatonin rise.

Someone who wakes exhausted, chases caffeine all day and then can't sleep is described as having a flattened cortisol curve. By front-loading bright light, hydration and early movement, and dimming lights and cutting caffeine at night, the morning spike returns and late-day stress subsides faster.

Common mistakes
Treating cortisol as always bad
Suppressing every cortisol response, including the morning spike, flattens the curve and primes you for large late-day cortisol jumps, anxiety and poor sleep.
Blaming cold plunges for high cortisol
Cold exposure actually lowers cortisol while raising dopamine and norepinephrine; avoiding it for cortisol reasons is misguided.
Missing the 90-minute window
The privileged pathway that amplifies cortisol only operates in the first ~60-90 minutes after waking, so late light exposure loses much of the effect.
